Exercise Activity Thermogenesis is the category most people fixate on, yet it represents the smallest slice of the metabolic pie for a normal person. EAT includes intentional workouts: lifting weights, running, cycling, or playing a sport. The Formula: Why We Use Mifflin-St Jeor

For decades, the health and fitness industry relied heavily on the Harris-Benedict equation (created in 1919) to estimate BMR. In 1990, Drs. Mifflin and St Jeor developed a new predictive equation. Through rigorous clinical trials, the Mifflin-St Jeor equation proved to be significantly more accurate in estimating resting metabolic rate in both lean and obese individuals. Today, the Academy of Nutrition and Dietetics recognizes Mifflin-St Jeor as the gold standard predictive formula for calculating BMR.

The math requires strict parameters:

  • Men: (10 × weight in kg) + (6.25 × height in cm) - (5 × age) + 5
  • Women: (10 × weight in kg) + (6.25 × height in cm) - (5 × age) - 161

Because it is highly accurate, it provides the safest, most effective baseline before we apply an activity multiplier.


The "Overestimation Trap" and Activity Levels

The single most common reason people fail to lose weight when tracking macros is overestimating their activity multiplier. Activity multipliers scale your BMR up to your TDEE, but they are unforgiving if you lie to them.

Many individuals lift weights for 45 minutes, three times a week, and categorize themselves as "Very Active." In reality, outside of those 135 minutes in the gym, they sit in a car, sit at a desk, and sit on a couch. That lifestyle is, metabolically speaking, "Lightly Active."

If you select "Very Active" when you are truly "Lightly Active," your calculated TDEE will be hundreds of calories too high. When you subtract 500 calories to create a deficit, you might accidentally eat right at your true maintenance level, halting all fat loss.

To succeed, apply strict honesty. If you work a desk job, select Sedentary or Lightly Active, regardless of a one-hour gym session. If the scale does not drop after two weeks, lower your activity multiplier.


How to Action Your Number: Cut, Bulk, and Recomp

Your TDEE is a baseline target. To force your body to change, you must manipulate that number intentionally. You have three primary paths.

1. The Cutting Phase (Fat Loss)

To lose fat, you must consume less energy than you expend. The universal standard for safe, sustainable fat loss is a 500-calorie daily deficit. Over a seven-day week, this yields a 3,500-calorie deficit, which roughly equates to one pound of fat loss. Do not attempt extreme deficits. Women should rarely drop below 1,200 calories, and men should rarely drop below 1,500 calories, to prevent muscle catabolism and hormonal disruption. During a cutting phase, you must prioritize protein intake. When the body is in a calorie deficit, it is actively seeking energy. If protein is low and resistance training is absent, the body will catabolize muscle tissue for fuel. Aim for at least 0.8 to 1 gram of protein per pound of target body weight. Additionally, consider managing your carbohydrate intake carefully. While carbs do not inherently cause fat gain, they are not essential for survival in the same way dietary fats and amino acids are. Lowering carbohydrate intake is often the easiest way to create a massive caloric deficit without sacrificing the essential macronutrients your body needs for hormonal regulation.

2. The Bulking Phase (Muscle Gain)

To build muscle optimally, your body requires a surplus of energy. A massive calorie surplus will result in unnecessary fat gain. Instead, aim for a lean bulk. Adding 200 to 300 calories above your TDEE provides enough energy to repair muscle tissue without adding heavy layers of adipose fat.

In a bulking phase, carbohydrates become your primary tool for performance.
